Does anyone know any good exercise/sport that you can do spontaneously, but which will also improve you stamina, build and overall fitness efficiently?

Running is the first thing i can think of, but really, don't think you can go jogging once in awhile and get quicker if youre not doing it often

I agree. I've been swimming since I was 4 and I'm quite well built, particularlly my thigh muscles. Also, since I started running, I've noticed an improvement in fitness, and I lost some weight too. :D

High intensity interval training (HIIT) is probably your best bet, google it for more info.
