If you are shortlisted for the 2020 olymp, shouldn't u have a track coach to guide and help u? Anyways, back to your question, I would recommend high intensity training. Also a properly periodized program can greatly benefit your development as an athlete.

I find it difficult to imagine you being shortlisted if you can't keep your fitness up by yourself.

If you can run the times that are necessary for an olympic athlete (or close enough to be short listed), surely you needed your fitness to be at a specific point to get that time. To have the fitness necessary to run that time, I would imagine that you would know of the training involved and dietary commitments necessary to keep fit.

Sorry, it just doesn't make sense to me. However, to answer your question:

As a 400m sprinter, you should have a specific diet for your training (if you are running said times) so the only issue I will address is training.

I would say you should do sprint training, mix it up a little. Weights (dumbells while you run), no weights, short sprints, longer sprints (800-1200), 100% or varying percent of speed, these should all be included in your sprint training, mix it up to work different muscles and different purposes.

For general fitness, I would also recommend a leg+core routine to work your leg muscles on the days that you don't do sprint training, coupled with interval run training (Google it if you don't know what it is, treadmills are ideal for interval training) at a high incline/high speed (5+ incline depending on the treadmill, 16+km/h).

Besides working out, you also need a healthy diet if you want to lose weight. No matter how hard you work out, if you don’t eat healthy you won’t see the results you expect. Always remember that it is more important to have a quality workout than to have a long one.

Yes, ladies and gentlemen, the short-listed olympic runner doesn't know how to get in shape.
